Here’s a mistake I see good coaches make every single fall. They’re so scared of breaking a freshman that they accidentally train them to be slow. Forever. They cap a fourteen-year-old at fifteen miles a week of easy jogging, terrified that one long run is going to snap a growth plate. And four years later they’re wondering why that kid never developed. The answer is: you protected them right out of their own potential.

So let’s answer the question every coach actually asks in August. How many miles should a freshman run?

I’m Coach Saltmarsh. Twenty-five years coaching high school cross country and track, and this is the question I get more than any other. Parents ask it. New coaches ask it. And the honest answer is that the number itself is the wrong thing to focus on.

Because here’s what most people get backward. They think volume is what hurts freshmen. It’s not. Volume is rarely the killer. Intensity is. A freshman running twenty-five easy miles a week is doing something wonderful for their future. A freshman running fifteen miles a week where half of them are too hard is the one who ends up hurt. So before we talk about a number, we have to talk about how you find the right number for the kid in front of you.

The first thing you throw out is the birth certificate. The single biggest mistake coaches make is using chronological age to set training volume. Fourteen years old tells you almost nothing. What you actually need is what I call running age. Or training age. What’s this kid’s aerobic background? What have they been doing with their body for the last six years?

Let me give you three freshmen who all walk in at the same age and need completely different plans.

The first is the soccer kid. Played competitive soccer or lacrosse since they were eight. Their lungs are ready to go. High aerobic age. But their legs have never absorbed the specific pounding of running mileage, so their shins say no even when their engine says yes. This kid can ramp up aerobically faster than you’d think, but you cap the pavement. You protect the chassis while the engine’s already humming.

The second is the couch-to-5K kid. No sports background. Sedentary. Low aerobic floor, low durability, everything’s got to be built from nothing. And with this kid the answer is patience, and frequency before volume. You don’t chase miles per day. You chase days per week. Four days becomes five. Five becomes six. The consistency is the training. The mileage follows.

The third one is the one people miss. The burnout transfer. Ran youth track and AAU since they were eight years old. High running age, looks like your most advanced freshman. But this kid doesn’t need more mileage. They’ve had plenty. They need a different stimulus, and they need you watching for the emotional flameout that’s already brewing.

Same age. Three completely different prescriptions. That’s why the number is never the starting point.

Now here’s the part that most freshman plans leave out entirely, and it’s the thing I’d fight for hardest. Strides.

If a freshman runs nothing but slow miles, they learn to be slow. I mean that literally. You get what I call the shuffle. The hips drop, the knees barely lift, they spend forever on the ground each step, and you have effectively trained a kid to be inefficient. You’ve wired slowness into their nervous system. Strides fix that. And they’re not optional in my program. They’re mandatory.

Here’s the prescription, and it’s simple. Four to six times one hundred meters. Two to three days a week, after an easy run, never on a recovery day. You accelerate up to about ninety-five percent of speed. Fast, but relaxed. If their face is straining, they’re doing it wrong. This is not a sprint workout.

And the rest between them is full. I have my runners walk all the way back to the start after each one. If they’re breathing hard when they start the next one, congratulations, you’ve accidentally turned a neuromuscular drill into an interval workout, and that’s exactly what you didn’t want.

What strides do is force the body to organize itself. You cannot coach good form at nine-minute pace. You have to run fast enough that the body has no choice but to get up on the toes, drive the hips, sync the arms. Lydiard knew this. He put wind sprints in the base phase for exactly this reason. Canova does the same thing with short sprints to build the chassis without taxing the engine. We’re not inventing anything. We’re just scaling it down for a ninth grader.

So now, the number. When we finally talk mileage, forget the ten percent rule. It’s too linear and it doesn’t match how bodies actually adapt. I use step cycles instead.

A step cycle builds for three weeks, then pulls back for recovery. So it might look like twenty miles, then twenty-two, then twenty-four, and then back down to twenty before you climb again. You go up, up, up, then you back off and let the body absorb what you gave it. That recovery week isn’t lost time. It’s when the adaptation actually happens.

And there’s one rule inside all of it that I will never break. Never increase volume and intensity in the same week. If you add intervals, you cut the mileage. If you add mileage, the intensity stays flat. The week you push both at once is the week you get hurt.

One more thing you can’t ignore at this age. You can’t coach boys and girls identically through puberty. Freshman boys, the testosterone shows up and they want to race their easy runs. Ego miles. Your job there is relentless pace enforcement, the talk test every single day.

Freshman girls, the mechanics change as the body changes, and bone density becomes a real concern if fueling isn’t keeping up with the work. That’s a RED-S conversation, and it’s an episode of its own coming up later. But for now, know that if a girl grows three inches over a summer, you plateau the mileage until her coordination catches up. You don’t push through a growth spurt.

So here’s your one thing to take into practice this week. Stop asking how many miles your freshmen should run, and start asking how many days. Frequency before volume. A freshman who runs twenty-five miles a week for twelve straight weeks will crush the freshman who ran forty for three weeks and then spent the rest of the season in the pool. Consistency beats the big number every time, and it’s not close.
