Canova-Style 22-Week XC Training Guide

Build every runner toward race pace.

Renato Canova’s percentage-of-race-pace system, rebuilt for high school cross country. Summer builds aerobic strength and speed. The season funnels both toward 5K race pace for a peak race in November. Every day is written for four levels, from a 12-mile beginner to a 56-mile varsity runner.

This is the actual product. Weeks 16 and 17, all four levels.

Not a mockup. The first two weeks of the race-pace phase, exactly as your athletes would run them. Every week sums exactly to plan. Judge it yourself.

Weeks 16 and 17 from the Canova-Style 22-Week XC Training Guide, with daily mileage for Beginner, Returner, Veteran and Elite

Percentages are of each athlete’s 5K race speed, so 100% is race pace and 80% is a float. Daily mileage includes the warm-up and cool-down. Orange tags mark strength, plyos and core.

How the 22 weeks are built

Two ends first. Then the funnel closes on race pace.

Weeks 1 to 3IntroductoryRecover from track. Easy running and strides.
Weeks 4 to 9GeneralAerobic volume, hill strength and short speed.
Weeks 10 to 15FundamentalLong reps climb to 95%. Short reps at 105% get longer.
Weeks 16 to 20SpecificRace-pace reps grow from 800 m to 2000 m.
Weeks 21 to 22CompetitionVolume drops. The race is the work.

The funnel, explained

Canova trains the two ends first: easy aerobic volume, plus hill sprints and short speed. Then both move toward race pace, 90 to 95% from below and 105% from above. The last weeks are long reps at 100% with recoveries that get faster.

Four levels, one practice

Beginner starts at 12 miles a week, Returner at 15, Veteran at 18 and Elite at 28. Every level doubles by week 14. Same sessions on the same days at scaled doses, with daily mileage to the half mile.

Pace tables from 15:00 to 30:00

Per-mile paces at every percentage the plan uses, a 1600 m column for athletes without a recent 5K, and rep splits from 150 m to 2000 m. Find the athlete’s row and read across.

A race-pace progression that builds

800s, then 1000s, 1200s, 1600s and 2000s at goal pace, with floats that speed up from a jog to 85%. Week 19 doubles as a readiness test before you set championship goals.

Strength, plyos and core, placed

Hill sprints and hill circuits carry the strength, the way Canova builds it. A short strength routine, plyos counted in foot contacts by level, and core work are marked on the right day of every week.

Built for teenagers

No doubles, no special blocks, lower volume and a five-week race-pace phase instead of a pro’s eight to ten. Plus race tactics, heat and missed-day rules, and a 5K time trial in week 9.

Who it’s for

Built for coaches who want a system with a reason.

  • The coach who wants to explain every session: each workout has a percentage and a purpose, so athletes and parents understand why Tuesday looks the way it does.
  • The coach whose top runners have stalled: race-pace work teaches athletes to hold 5K pace and change gears in mile 2, where cross country races are won.
  • The coach with a wide roster: 12 to 56 miles a week in one plan, so first-year runners and your top seven practice together.
  • The June-to-November planner: the summer plan is simple enough for athletes to run alone, and the season plan picks up the day practice starts.

Choosing between plans? The 22-Week XC Season Blueprint uses Lydiard base, Daniels dosing and Norwegian threshold control at 30 to 50 miles a week. This guide uses Canova’s percentage system at 12 to 56. Both run from June to November.

Questions

Frequently asked

Isn’t Canova training too advanced for high school runners?

Not as written here. The Beginner level starts at 12 miles a week, the first three weeks are all easy, and the race-pace phase lasts five weeks instead of the eight to ten Canova gives professionals. There are no doubles and no special blocks.

How is this different from the 22-Week XC Season Blueprint?

The Season Blueprint is built on Lydiard base, Daniels dosing and Norwegian threshold control for three levels at 30 to 50 miles a week. This guide is built on Canova’s percentage-of-race-pace funnel for four levels at 12 to 56. Pick the system you want to coach.

What if my athletes don’t have a recent 5K?

Use their best 1600 m or 3200 m from spring track. The guide converts both to a 5K equivalent, and the pace table has a 1600 m column. A 5K time trial in week 9 resets everyone for the season.

What if my meets aren’t on Saturdays?

A midweek meet replaces that week’s Wednesday session, with 48 hours between hard efforts. Weeks 14 and 18 are the no-race weeks, and you can swap them to match your schedule.

Is this endorsed by Renato Canova?

No. The guide applies principles from Renato Canova’s published training methods, adapted for high school athletes by Coach Saltmarsh. It is not affiliated with, reviewed by or endorsed by Renato Canova.

Can I share it with my assistant coaches and athletes?

Yes. Your purchase covers your coaching staff and team. Please don’t redistribute it outside your program.

Can my school or booster club pay for it?

Yes. Your receipt arrives by email and works for reimbursement. If your school needs an invoice or purchase order before buying, contact me and I’ll send one.
