High School Race Strategy: How to Race the 5K, 800m, and 1600m
Training tells you what is possible. Racing tells you what actually happens. The gap between the two is race strategy.
Most high school runners get plenty of fitness coaching and very little racing coaching. They go out too fast because they are nervous. They back off at the first sign of discomfort. They do not know where to be when the race turns. They have no plan for hills, no plan for the bell lap, and no plan for when everything hurts and the finish is still far away.
Race strategy can be taught. And it builds over a career the same way aerobic fitness does. A sophomore who learns to race smart becomes a different athlete by senior year. Not because she is fitter than everyone else, but because she has four years of racing experience that fitness alone cannot replace.
This guide covers the three races high school distance runners run most: the cross country 5K, the 800m, and the 1600m. It also covers the race-day systems that decide whether fitness shows up when it counts: warmup, mindset, and gear.
Quick Answer
- XC 5K: Open slightly fast, stay patient through 2 miles, hold on from 2 to 2.5 miles, and build speed over the final 800m.
- 800m: Run the first lap a little faster than the second, and keep the difference small.
- 1600m: Be in position before the bell. The bell lap is where the race is decided.
- Race day: Plan the warmup, use process cues, and never race in new gear.
How to Race the XC 5K
Even pacing sounds smart. It is not how the best races are run. When researchers studied men’s world records at 5,000m and 10,000m, they found a U-shaped pattern in most of them. The first kilometer was faster. The middle kilometers were slower. The last kilometer was fastest.
That does not mean “go out hard.” It means a slightly quick start is normal and useful. It gets a runner into position before the field bunches up, and the body can cover that small bump in pace early without paying much for it. Coaches who say “go out easy” have the right idea but often overcorrect.
For high school runners, I teach the 5K in four phases.

Phase 1: Position (Start to 800m)
The job is to get into racing position without overspending. Get off the line cleanly. Avoid the jam at the first turn. Find your spot. This is not a sprint. It is controlled aggression: get where you need to be while staying relaxed.
Phase 2: Patience (800m to 2 Miles)
Once the field spreads out, stay in contact with the group ahead. Do not chase them down. Do not surge at them. Stay with them. Young runners make their biggest mistakes here. They feel good and push. They feel bad and back off. Neither is right. Run your pace. Stay in contact. Trust your fitness.
Phase 3: The Crucible (2 to 2.5 Miles)
This is where the race gets hard for everyone. The runners who do well here are not less tired. They are more used to being tired. Staying on pace when every signal says slow down is a skill. It is built in workouts that put athletes in that exact spot again and again.
Phase 4: The Finish (Final 800m)
Start building speed at 2.5 miles. Do not wait for a last-200m kick. The finish is close enough now that a runner can let fatigue pile up. Runners who paced the first three phases well will have the most left. Coaching the finish is mostly coaching everything before it.
Hills
The most common tactical mistake in cross country is braking on downhills. Downhills are free speed, and most high school runners give it back because they are afraid of losing control. Teach athletes to run uphills by effort, not pace. Speed up over the top while others are recovering. Then let the downhill carry them.

How to Race the 800m and 1600m
The 800m and 1600m share a training base, but they need different racing plans. Knowing the difference is what separates a runner who enters both events from one who races both well.
The 800m
The 800m is the least forgiving race in high school track. There is almost no time to fix a mistake. Go out too fast and the last 200 falls apart. Go out too slow and there is not enough track left to make it up.
Pacing: The best 800m races have a first lap a little faster than the second, usually by about 1 to 3 seconds. A runner who goes out 5 or more seconds faster than she comes home has usually paid for it.
Position: Position matters more in the 800m than in any other event. Most high school 800s start in lanes or a waterfall and break for the inside after the first turn. Once runners break, get to the rail or close to it. Every step spent in lane two on a curve adds distance. A runner boxed out wide on the first turn after the break runs farther than everyone around her.
The middle: The back half of the first lap and the start of the second is where young runners make mistakes. Some surge and burn energy they need later. Others relax and lose contact. The right move is to hold pace, protect position, and wait. The decisive move usually comes in the last 200 to 300 meters. The runner with the most speed left wins it.
The 1600m
The mile looks like an endurance race. It races like a tactical one. In championship races, the early pace is often slower than athletes are capable of. Runners get comfortable and settle into a rhythm that will not produce their best time. The runners who race great miles take smart risks before and at the bell.
The bell lap is where the mile is decided. Not the final straight. The bell.
Position at 400m to go matters most. A runner who is sixth at the bell and 10 meters back has to find a gap, accelerate into it, and still kick. A runner who is third at the bell can race on her own terms. Getting there means being a little more uncomfortable on lap three than feels natural. It is worth it.
This is where the three-step move fits. It is a sudden, all-out burst of three steps that opens a 2 to 3 meter gap before opponents can react, followed by settling into a slightly faster pace. Race Day Systems: Warmup, Mindset, and Gear
Strategy means nothing if the athlete does not show up ready. Race-day performance comes from a system. Anything not planned ahead gets made up under pressure, and that is exactly when making it up fails.
The Warmup
Start about 45 minutes before the gun. A simple structure:
- About 20 minutes: Easy jogging to raise body temperature without building fatigue.
- About 10 minutes: Dynamic drills such as A-skips and leg swings, then strides.
- Final 15 minutes: A short race-pace effort, such as a 200m, finished roughly 7 to 10 minutes before the gun. Then stay warm and stay moving.
Research on “priming” shows that some harder work in a warmup helps oxygen uptake rise faster once the race starts. That matters most in the opening minutes, when a cold runner falls behind. For event-specific timing, read the pre-race warmup for 800m and 1600m runners.
The Mental Plan
Pre-race nerves are not the problem. They mean the athlete cares. The problem starts when nerves stop sharpening focus and start getting in the way.
One of the most useful fixes is simple. In the 30 minutes before the gun, shift from outcome goals to process cues. “Run 4:50 pace” is an outcome. “Relax your shoulders on the back straight” is a process cue. Process cues give the brain something it can control. Outcome goals turn into panic the moment a race is not going perfectly.
Every athlete should have two or three process cues for each phase of the race. Keep them short, physical, and specific. Use the same cues during hard workouts all season. Athletes will recall them under pressure because they have heard them a hundred times.

Gear
Race day is not the time for anything new. Wear racing flats, spikes, or super shoes in at least two workouts before the first race. Fit spikes in the preseason. Decide on lace tucks, bib placement, and watch settings ahead of time, not in the call room.
Super shoes: Modern racing shoes with high-rebound foam and a stiff plate make a real difference. In the lab study of Nike’s first Vaporfly prototype, runners used about 4% less energy on average at the same pace. Individual results vary a lot, though. Some runners benefit much more than others, and a few see little change. Test them in workouts before trusting them in a race, and make sure the shoes are legal under your state association’s rules.
