The Pre-Race Warmup That Actually Matters

First invitational of the year. Everything is going right, the kids warm up on schedule, and then the meet goes twenty minutes behind. What a warmup is actually doing physiologically, the one phase almost every program skips, why teams that know the protocol still execute it badly, and how all of it connects to your 5K race plan.

The Pre-Race Warmup That Actually Matters

Intro

Welcome back to Salty Talks. I’m Coach Saltmarsh. Twenty-five years on the track, thirty-one state champions, and today an episode timed for exactly where you are right now, which is one week out from your first meets.

Here’s the thesis. The warmup is not a ritual you perform before the race. The warmup is the first four hundred meters of your race plan, and it happens forty-five minutes before the gun.

Most high school warmups are a jog, three leg swings, and a vibe check. Then the coach says “stay loose,” which as far as I can tell is the most widely used coaching instruction in America and also means nothing.

Today: what a warmup is actually doing physiologically, the one piece almost every program skips, how the cross country version differs from the track version and where the internet gets that wrong, the sequencing that ruins good warmups, how all of it connects to your race plan, and what to say to a kid who thinks running hard before a race will make them tired.

Let’s go.

Segment One · What a Warmup Actually Does

Two mechanisms. Dr. David Bishop laid these out in a two-part review in Sports Medicine back in 2003, and it’s still the foundation.

Mechanism one is temperature.

Resting muscle sits around 37 degrees Celsius. Racing at full effort wants it closer to 39 or 40. That sounds like a rounding error. It isn’t.

Enzymatic activity in the aerobic system runs about 13 percent faster for every one degree of muscle temperature. Muscle viscosity drops, so the fibers slide past each other with less internal friction, which means every stride costs less. Nerve conduction speeds up, so signals get to the legs faster and they can actually respond when somebody surges. And warm blood gives up oxygen more readily, so they get more out of every heartbeat.

Cold muscle is a slow machine. That’s the whole story.

But here’s the number that should change your meet-day behavior. Those thermal benefits persist for about twenty minutes after the warmup ends.

Twenty minutes. Say that back to me and then think about the tarp.

Mechanism two is VO2 kinetics, and this is the one nobody talks about.

When you start running hard, your aerobic system does not switch on instantly. It ramps. Takes roughly 45 to 90 seconds to get to full capacity. During that ramp, oxygen demand is higher than oxygen supply, and the difference is called the oxygen deficit.

And you pay for it. Everything you can’t produce aerobically in that window gets produced anaerobically, which means lactate and hydrogen ions accumulating before you’ve even settled into the race.

Here’s the good part. Ingham, Fudge, Pringle, and Jones published a study in 2013 in the International Journal of Sports Physiology and Performance. They took eleven well-trained middle-distance runners and ran 800 meter time trials after two different warmups. One was standard, with easy strides. The other replaced two of those strides with a single continuous 200 at race pace. They called it a priming effort.

The priming group ran meaningfully faster.

The mechanism is that one hard effort pre-activates the aerobic machinery, so that when the gun fires the system is already partly engaged instead of starting cold. The oxygen deficit shrinks. They get to steady state sooner and they have more left at the end.

It’s a preheated oven. The food cooks faster because you didn’t start from a cold box.

Segment Two · But This Is Cross Country

Now I have to be honest with you, because I could sell this harder than the evidence supports and I’m not going to.

If you go looking online, you will find people saying a 5K only needs a ten-minute jog and a couple of strides, because the oxygen deficit is a small fraction of an eighteen-minute race. And they have a point. That first ninety seconds is a much bigger deal in an 800 than it is in a cross country race. If you’re an 800 runner, the deficit is a third of your race. If you’re running a 5K, you can absorb some inefficiency.

So why am I doing a whole episode on this for cross country season?

Two reasons.

Reason one. Your race plan front-loads the opening. We’ll get into this in a bit, but the correct way to open a 5K is slightly fast. Three to five seconds per mile quicker than goal pace over the first 800, to establish position and use the free energy that’s available at the start.

Which means you’ve built a race plan that deliberately spends into the oxygen deficit in the opening minute. Now do that on cold legs. You are paying full price for a strategy that was supposed to be a bargain. The kid who opens fast on an unprimed system doesn’t come back to goal pace at 800 meters. He comes back at two miles, and by then the race has gone without him.

Reason two, and this is the bigger one. The timing failure is universal.

A 5K might forgive a shorter warmup. It does not forgive a warmup that finished thirty minutes ago. Temperature decay doesn’t care what distance you’re racing. Twenty-two minutes on a tarp costs an 800 runner and a 5K runner exactly the same two degrees.

So my version for cross country is the full protocol, slightly softer on the priming effort, and absolutely rigid on the sequencing.

Segment Three · The Protocol

Six phases, and the whole thing runs about 50 to 60 minutes. I’m going to give it to you forward and then we’ll talk about building it backward, which is the part that actually matters.

Phase one. Easy jog, fifteen minutes.

Genuinely easy. Full sentences. Almost every high school athlete runs this too hard, because standing at a meet makes teenagers nervous and nervous teenagers jog at tempo pace.

Fifteen is the number. Not two laps. Two laps of jogging warms the engine to about 38 when you need 39 and a half. Two laps is a gesture.

Phase two. Dynamic drills, five to seven minutes.

Ankling, A-skips, B-skips, high knees, butt kicks, carioca, straight-leg bounds. Twenty to twenty-five meters each, walk back, go again. Keep it continuous so it feels like structured movement instead of standing around between drills.

The drills are doing two jobs. They’re taking the hip, knee and ankle through the range of motion racing demands, and they’re switching on the neuromuscular patterns that easy jogging never touches.

Phase three. Strides. Four or five, 80 to 100 meters, full recovery.

Each one builds. Moderate at the start, and the last twenty meters should feel fast but controlled. Walk or jog all the way back. These are activation, not conditioning. If your kids are breathing hard between strides, you’ve turned your warmup into a workout and you’re going to race tired.

Phase four. The priming effort. One 200 at race pace.

This is the one everybody skips.

For cross country I run this at goal 5K effort rather than something faster, and I’ll take 200 to 300 meters depending on the course and the kid. It should feel like the race, not like a sprint.

And the timing is not negotiable. The priming effort finishes eight to twelve minutes before the gun. Sooner than eight and residual fatigue leaks into the race. Later than twelve and the priming effect is fading.

Phase five. Recovery, eight to twelve minutes. Keep moving.

Walk, jog easy, change into spikes, get a sip of water. What you are not doing is sitting down, because sitting is where muscle temperature goes to die.

This is also the window where kids reach for their phones, and I have opinions about that which I’ll keep to myself.

Phase six. Final activation. Two 50-meter pickups, three to five minutes out.

Sharp, not hard. These are just reminders to the nervous system of what it’s about to be asked to do, so the legs don’t go flat while the starter explains the course for the fourth time.

Segment Four · The Part That Actually Breaks

Everything I just described is on the internet somewhere. That’s not why teams execute badly.

Teams execute badly because of sequencing.

Go watch any invitational. You will see beautifully warmed-up athletes standing perfectly still for twenty-five minutes. They did every phase. They did them in order. They just did them at the wrong time relative to a gun that nobody controls.

So here’s the fix. Build the warmup backward from the gun, not forward from when you arrive.

Say the race is at five o’clock. Work back. Report to the line at 4:53. Two 50s at 4:49. Recovery walk from 4:38 to 4:49. Priming 200 at 4:35. Strides from 4:25. Drills at 4:18. Start the easy jog at 4:05.

That means the priming effort finishes a full twenty-two minutes before the gun, which feels wrong to athletes. It feels like they wasted it. But the recovery window is doing real work, and the two 50s at the end are what carries the readiness across the gap. Trust the sequence.

Now, meets run late. That’s not a hypothetical, that’s every Saturday in October. So you need a flex point, and it should always be the same one.

Adjust the recovery walk. Never the other phases. If the start slips ten minutes, you extend the walking and add another 50-meter pickup. You do not add another priming effort, and you absolutely do not let them sit down and restart the whole thing cold.

And keep the sweats on. Warmup gear is not a fashion decision, it’s temperature maintenance, and every kid who strips down to a singlet fifteen minutes early on a 50-degree morning is throwing away work they already did.

Four other ways coaches lose this, quickly.

Jogging two laps and calling it a warmup. Running the easy jog too fast. Skipping strides entirely. And skipping the priming effort, which is the most expensive skip on the list.

Segment Five · Where the Warmup Meets the Race Plan

Now let’s connect this to the race, because a warmup with no plan attached is just cardio with extra steps.

Here’s the pacing research, and it surprised a lot of us. Alex Hutchinson went through every 5,000 and 10,000 meter world record of the modern era and found the same shape every single time. First kilometer faster than the middle. Last kilometer faster than the middle. Every record.

Which means even splits, the thing most of us preached for twenty years, is not what fast racing actually looks like.

The reason is that there’s a small amount of free energy available at the start. Your phosphocreatine system gives you a boost in the opening minute or two, and if you don’t use it, you don’t get to save it. It’s a coupon that expires.

So the plan is: open the first 800 about three to five seconds per mile faster than goal pace to get position and use that free energy. Settle into rhythm through the middle two miles. Then accelerate progressively from 2.5 to the finish, where you let lactate go because there’s nothing left to save it for.

Four phases. Position, patience, the crucible, and controlled aggression.

And here’s the join. Phase one of the race is only cheap if the engine is already running.

That slightly fast opening 800 is a strategic use of free energy for a primed athlete. For a cold athlete it’s a loan at a terrible rate. Same splits, same kid, completely different bill at two miles.

The warmup is what determines which of those two races your athlete is running. That’s why I say execution starts forty-five minutes before the gun. Not as a motivational line. Mechanically.

Segment Six · “Won’t That Make Me Tired?”

Every time I’ve installed this, some version of this conversation happens. Usually with my best kid, usually ten minutes before the biggest race of her year.

“Coach, I don’t want to run the 200. I want to save it for the race.”

Fair. That’s not laziness, that’s a kid protecting herself. And you will not win that argument with authority, because a nervous seventeen-year-old will nod at you and then quietly not do it.

So teach the mechanism once, plainly. Here’s roughly what I say.

Your aerobic engine takes about a minute to fully switch on when you start running hard. During that minute you’re running on borrowed energy that you have to pay back later in the race. That hard 200 wakes the engine up so it’s already running when the gun fires. Skip it and you’ll spend the first half mile digging a hole you’ll spend the rest of the race climbing out of.

Every runner who has ever gone out too hard knows that feeling in their body. You are not teaching them something new. You’re naming something they’ve already lived through, which is why it lands.

The other objection comes from parents and it’s about the fifteen-minute jog. Isn’t that a lot of running before a race?

It’s a mile and a half at conversational pace. It costs nothing. What costs something is racing 5,000 meters with muscle at 38 degrees.

Segment Seven · Monday Morning

Five things before your first meet.

One. Time your warmup at practice this week, not at the meet. Run the whole sequence on a Tuesday with a stopwatch so the kids know what fifteen minutes of jogging actually feels like. The first meet is not the place to install a new routine.

Two. Assign the clock to somebody. A captain, an assistant, a manager, anybody. One person owns gun time and calls out the phases. If it’s your job, you will forget, because at 9:40 on a Saturday you’re dealing with a missing bib and a kid who left his spikes on the bus.

Three. Write the backward schedule on an index card. Gun time at the top, six phases underneath with clock times. Hand one to each captain. Rewrite it if the meet runs late.

Four. Ban the tarp until after the race. I’m serious. Bags on the tarp, kids on their feet. The recovery window is walking, not lounging.

Five. Teach the mechanism once, to the whole team, in September. Not race by race, not kid by kid. Once, so that the priming rep stops being a thing the coach makes them do and starts being a thing they’d do anyway.

So back to that invitational and my synchronized swimming team.

We fixed exactly one thing after that meet. Not the training. The training was fine. We gave the clock to a person. My senior captain got a card with gun time on it and six lines underneath, and his entire job at meets that fall was to be annoying about it.

He was extremely good at that job.

Three weeks later, same course, similar conditions, meet ran fifteen minutes behind again. Except this time nobody sat down, we stretched the recovery walk, added a couple of pickups, and went to the line warm.

I’m not going to tell you we won that meet. We didn’t.

But our fifth runner ran forty seconds faster than she had on the same course, and the pack held together through two miles instead of coming apart at a mile and a half. That’s the difference between missing States by single digits and not.

That’s what a warmup is worth. Not a miracle. Just the difference between racing the fitness you built and leaving a chunk of it on the infield.

You spent all summer building the engine. It would be a shame to bring it to the line cold.
