The 4-Year Burnout Crisis
A junior with real talent stopped wanting to run, and the blood work came back clean. She wasn’t sick and she wasn’t overtrained on mileage. She was three years into the wrong ratio. Why “more miles always” is the wrong diagnosis, what Zone 2 actually builds inside the cell, and the four-year blueprint that gets a freshman to a senior season she still wants to run.

The 4-Year Burnout Crisis
Cold Open
Mid October. A week out from Divisionals. I’m standing in the parking lot after practice talking with another coach when my phone rings, and it’s Sarah’s mom.
“Coach, can we talk?”
Sarah was one of my varsity girls. A junior. Real talent. Standout freshman year, better as a sophomore, and this was supposed to be the breakout season. Instead she’d been off all fall. Not injured. Just flat. Quiet on the bus. Head down during races.
Her mom said, “She doesn’t want to run anymore. She’s exhausted all the time. She says practice feels like a chore. We thought maybe she was anemic, but the blood work came back fine.”
The blood work was fine. She got along with her teammates. She liked me. And she was done with the sport at sixteen years old.
I’d seen that movie before. Too many times. And here’s the part that took me years to admit. That wasn’t something that happened to Sarah. That was something we did to her, one training week at a time, starting when she was fourteen.
Intro
Welcome back to Salty Talks. I’m Coach Saltmarsh. Twenty-five years on the track, thirty-one state champions, and today one strong opinion I want you to walk out with.
Burnout in high school distance running is almost never a volume problem. It’s an intensity problem. And it is the single most fixable thing in your program.
The American Academy of Pediatrics puts it at seventy percent of youth athletes quitting organized sports by age thirteen. The ones who make it to your high school roster are the survivors, and plenty of them are running on fumes by their last season anyway. When kids are asked why they walked away, the number one answer is not injury and it is not lack of talent. It’s that it stopped being fun.
So today: why the four-year pattern happens, what Zone 2 actually is and what it builds inside the cell, the eighty-twenty evidence, the objection I keep getting emailed about, and the four-year blueprint I’d hand a first-year coach. Let’s go.
Segment One · The Four-Year Pattern
Let me describe the pattern, and you tell me if you’ve got a kid on your roster right now living in it.
Freshman year. Athlete shows up with obvious natural talent. You’re excited. You put them in with the varsity group because they can handle it. And they can, for a while. They PR four times. Parents are thrilled. The kid loves running.
Sophomore year. More of the same, plus a bump in mileage and another hard day in the week. Still improving, though not as dramatically. Some nagging stuff shows up. Nothing serious. You manage it.
Junior year. Things get weird. The PRs stop coming easily. She’s tired more often than she should be. You chalk it up to a harder class schedule and a social life. And you keep the load high, because this is the year that matters for recruiting.
Senior year. Two outcomes. She limps through the season as a shell of the runner she was, or she doesn’t come out at all.
That’s not bad luck. That’s a curve you can see coming from three years out. Exercise science calls the far end of it overtraining syndrome, where training load outruns recovery capacity for long enough that performance drops and the endocrine, neurological, cardiovascular, and psychological systems all start misfiring at once.
But here’s the part I want you to sit with, because it’s the whole episode in one sentence. In almost every case I’ve seen, the mileage wasn’t the problem. Sarah’s mileage progression was careful. We took recovery weeks. What broke her was three years of too much intensity, too often, with no aerobic foundation underneath it.
Segment Two · What Zone 2 Actually Is
Let me define this cleanly, because there’s a lot of confusion out there and half of it comes from people using the term without a working definition.
Zone 2 is running at an intensity where the body is primarily burning fat through aerobic metabolism. Roughly sixty to seventy percent of max heart rate. It sits just underneath the first lactate threshold, which is the point where breathing gets noticeably harder.
The field test is the conversation test. Not one-word answers between gasps. Not a sentence every thirty seconds. Can she talk in complete paragraphs without her breathing pattern changing? If yes, she’s in Zone 2.
If she’s breathing through her mouth, if she can feel her legs loading up, if she couldn’t sing along to something without stopping for air, she’s above it. And that’s where most easy runs in this country actually live.
For a lot of high school runners, honest Zone 2 pace feels insultingly slow. That is exactly why they won’t run it unless you make them.
Your freshman boys will complain. Your competitive juniors will think you’re wasting their season. A parent will wonder out loud whether you know what you’re doing. I’ll come back to that conversation, because I’ve had it more than once and I have a version that works.
Segment Three · What It Builds Inside the Cell
So what is actually happening on those slow runs that makes them worth defending?
Start with mitochondria. Ninth grade biology, the powerhouse of the cell. What your biology teacher didn’t mention is that mitochondrial density is a large part of the difference between the kid who plateaus sophomore year and the kid who’s still improving as a senior.
Consistent aerobic work stimulates mitochondrial biogenesis. She’s not tuning one engine. She’s building thousands of new ones. More mitochondria means more capacity to make energy aerobically, which is the system that decides how fast she can cover five kilometers.
Second thing it builds is capillary density. More small vessels delivering oxygen directly to the working fibers, and hauling metabolic waste out faster during the hard stuff. You don’t win races by having the loudest factory. You win by having the best supply chain.
Third is metabolic flexibility, which is the ability to switch cleanly between burning carbohydrate and burning fat. That’s the hybrid car advantage. She isn’t stuck relying on a small glycogen tank. She has access to a much bigger fuel source, which means she doesn’t come apart in the last eight hundred meters when the tank runs low, and she recovers faster between sessions.
Now the catch, and this is the part that explains the whole four-year problem. You cannot speed-hack this. Mitochondrial adaptations take months and years to accumulate, and muscle mitochondria have a half-life of only one to two weeks, which means she has to keep doing the aerobic work to keep what she built.
So when a senior is flat, this is usually why. She spent three years hammering the glycolytic system with intervals and neglecting the foundation that takes years to build. It’s like starting a skyscraper on the fortieth floor. You can get some impressive architecture up there for a while. It doesn’t hold.
Segment Four · The Eighty-Twenty Case
Elite endurance sport figured this out a long time ago. Stephen Seiler’s work on world-class rowers and cross-country skiers found the same distribution over and over. Roughly eighty percent of training at low intensity, twenty percent hard. Matt Fitzgerald sent me an advance copy of 80/20 Running years back and it lined up with everything I was seeing in my own program.
Think about who those athletes are. People whose actual job is to go fast. And they spend eighty percent of their training time going slow.
Now look at a typical high school program. Fifty to sixty percent easy, forty to fifty percent hard. Some programs are closer to seventy-thirty in the wrong direction. Then we wonder why the seniors are cooked.
The hard work is not what builds the engine. The hard work teaches the body to access the engine you already built. If you skip the building and go straight to the accessing, you get two good years and a broken junior.
And one more thing on this, for the coaches running low mileage programs who think the ratio doesn’t apply to them. It applies more. When you’re only getting twenty miles a week, the temptation is to make every mile count by running it hard. That’s the exact mistake. Even at twenty miles a week, the ratio is what lets an athlete step up in volume later without falling apart, which is a big reason so many kids break down in their first year of college.
Segment Five · The Objection
I need to address something, because coaches keep sending it to me.
There was a 2025 research review concluding that the current evidence does not support Zone 2 as uniquely optimal for mitochondrial adaptations, and that from a purely biochemical standpoint, higher intensity work may produce superior adaptations. Some coaches read that headline and decided Zone 2 was a fad.
Read the actual paper. It doesn’t say Zone 2 doesn’t work. It says high intensity also works, and may work better in isolation.
In isolation is the phrase doing all the work in that sentence.
Because you can’t run high intensity seven days a week. Hard sessions deplete glycogen and load the central nervous system, and they require real recovery. Zone 2 barely touches glycogen and needs almost no recovery, which is exactly why an athlete can do it nearly every day. That accessibility is the point. A slightly less potent stimulus you can apply five times a week beats a more potent one you can apply twice before something tears.
And that math is even more lopsided for teenagers. Your athletes have bones and tendons that are still maturing. They have SATs, a seven a.m. first bell, and a social life. They do not have daily massage, cryotherapy, or ten uninterrupted hours of sleep. For a sixteen-year-old, Zone 2 is a safety net. It builds the engine and still leaves enough in the tank for her to be a student.
Segment Six · The Four-Year Blueprint
Here’s the framework I’d hand a first-year coach. Four years, four ratios.
Freshman year is the foundation. Eighty-five percent easy, fifteen percent hard. One quality session a week at most, and often that’s just strides or short hills, not a full interval set. Build weekly mileage gradually. Teach mechanics. Make it social and make it fun. If she can handle twenty-five to thirty miles a week comfortably by the end of the season, you won the year.
Sophomore year is the first floor. Eighty percent easy. You keep building base and you introduce structured, race-specific work. Thirty to thirty-five miles a week, and race times that keep moving.
Junior year is the second floor. Seventy-five percent easy, twenty-five percent hard. Two real workouts a week. This is the year for PRs and for competing at championship meets. Notice that even here, three quarters of the work is still easy. That’s not timidity. That’s what makes the twenty-five percent land.
Senior year is the view. Seventy percent easy, thirty percent hard. Peak training load, not increased training load. Race often and race aggressively. If you did the first three years right, you’ve got an athlete with three years of accumulated mitochondrial density, a real aerobic ceiling, fresh legs, and genuine enthusiasm for the sport. That last one is not a soft outcome. That’s the whole thing.
And I want to name the mistake that wrecks this most often, because it isn’t a training mistake. It’s a comparison mistake. Just because one kid can absorb sixty miles a week as a freshman doesn’t mean the kid next to him should. Individual progression beats team averages every single time. The kid who runs 17:30 as a freshman and 17:45 as a senior is not an athlete who failed. That’s a coaching failure, and I’ve owned a few of them.
Segment Seven · “Won’t They Be Slow If They Train Slow?”
This is the number one pushback I get, from coaches and athletes and parents alike. If we’re running eight-minute pace on easy days, how does she learn to race five-thirty?
Two answers.
First, the hard workouts teach race pace. That’s what the twenty percent is for. And when she shows up to that session fresh, because she didn’t trash herself on yesterday’s so-called easy run, she can actually hit the paces you prescribed and get the stimulus you designed. Half the reason workouts fail is that the athlete arrived pre-fatigued.
Second, and this is the bigger one. For about ninety-five percent of high school distance runners, the aerobic system is the limiter. Not speed.
Your eighteen-minute 5K runner is not running eighteen minutes because she lacks turnover. She can probably rip an 800 at a pace that would shock you. She’s running eighteen minutes because her aerobic engine can’t sustain anything faster for 3.1 miles. That’s an engine problem. You do not fix an engine problem with more gear changes.
Now, the parent conversation. I had this one with Bekah’s mom, and I’ll give you the version that worked.
She asked why Bekah was running so slow on her easy days if the goal was to get faster. I told her that was exactly why. Then I explained it in one breath. Bekah needs more mitochondria. Easy aerobic running is the most efficient way to trigger that. If she runs her easy days hard, she’s training a system that’s already developed, and she’s piling up fatigue that makes her real workouts worse. Running easy lets her accumulate more total volume, get the adaptation she actually needs, and show up fresh for quality.
Then I told her the part that closed it. By the time Bekah is a senior, if we do this right, she’ll have an engine that supports whatever goal she picks, she’ll still love running, and she’ll have habits that keep her fit at forty. That’s worth more than shaving twenty seconds off a freshman 5K by running her into the ground.
Most parents get it once you frame it that way. Some won’t. That’s fine. You’re the coach.
But do have the conversation. Mistake number five in my book is not communicating the plan. If you ask a kid to trust a process that feels counterintuitive and you never explain the why, she assumes you don’t know what you’re doing, and then she goes home and adds secret miles at tempo pace. I’ve caught it. You probably have too.
Segment Eight · Monday Morning
Five things to do this week.
One. Audit yourself. Go back through the last month of practices and calculate what percentage of total volume was genuinely easy versus everything else. Be honest about the easy days that weren’t easy. If you’re under seventy percent, you have work to do.
Two. Have the conversation with the team. Explain what Zone 2 is, why it matters, and what you’re changing. Tell them plainly that running slow is not being lazy. Kids will buy in if you give them the mechanism.
Three. Start with the freshmen and sophomores. Don’t overhaul the whole program in one week. Start with the athletes who have the most four-year runway and the most to gain.
Four. Track it and show them. If you’re asking kids to trust something counterintuitive, you owe them evidence. Log paces, log race times, ask how they feel. Make the invisible visible.
Five. Be patient. Mitochondrial development is measured in months and years. You are going to have a stretch where it feels like nothing is happening. That stretch is the work.

Let me finish with Sarah.
She didn’t come back that season. But she did come back to the sport. Today she’s a junior in college, still running, training for her first marathon.
That’s the outcome I want you to hold onto, because it’s a better one than any race result I could give you. The most valuable thing you can hand a high school athlete is not a fast 5K. It’s a relationship with running that outlives the eligibility.
You get both from the same decision. Build the engine first. Protect it even when it feels slow and boring and nobody is impressed. Trust that the work you’re doing in August of a kid’s freshman year is building the athlete you’ll see three Novembers from now.
