You open Instagram and Newbury Park is doing double thresholds. You read a physiology blog about neuromuscular fatigue. You check a message board and two strangers are arguing about mitochondrial density. Somewhere in there, a coach with fourteen kids, one assistant, and a bus that leaves at 3:15 decides he is behind.
You are not behind. You are being sold complexity.
I have coached for twenty five years and put thirty one athletes on top of a state podium. Not one of those seasons was won by a clever workout. They were won by the same three sessions, run at the right intensity, week after week, while the rest of the schedule stayed boring on purpose.
Here is the filter I use. High school runners have a small fuel tank. Every hard session is a withdrawal, and the race on Saturday is the bill. If we drain the tank on Tuesday because the workout looked good on paper, the kid races tired and we call her mentally soft. She is not soft. She is overdrawn. Productive fatigue turns into overtraining quietly, and by the time it shows up in results you have lost six weeks.
So the question is never “is this a good workout.” Good workouts are everywhere. The question is return on investment. What does this session give me, what does it cost the kid, and what am I giving up on Saturday to run it?
Every fall I have at least one athlete who turns Tuesday’s tempo into a time trial. Shelly finishes it hands on knees, thrilled with herself, and I write it down as a great day. Then Saturday she runs eighteen seconds slower than she did the week before and cannot tell me why. That is not a fitness problem. That is a coaching mistake that let Shelly turn a controlled session into an uncontrolled one.
The three workouts that earn their place
These three cover the physiology that actually decides a 5K. Everything else on this list is a variation of one of them, or it is a luxury item.
The threshold run builds the engine
If you only get one quality session a week, this is the one. Threshold work sits at the pace where lactate production and lactate clearance are in balance, which is roughly the effort a fit athlete can hold for an hour. Train there and you push that balance point to a faster pace. The practical translation is simple. The pace that used to feel hard starts to feel like nothing.
This is the least glamorous session in the sport and the highest yield. It is also the one high schoolers ruin most often, because “comfortably hard” is an invitation to race and teenagers accept every invitation.
Continuous: 20 to 25 minutes at threshold effort.
Broken, and better for high school: 4 x 6 minutes or 3 x 8 minutes with 60 to 90 seconds of easy jogging between.
Why broken wins: the short break resets form and keeps the intensity honest. A continuous 25 minute tempo drifts. A six minute rep does not have time to.
Frequency: once a week in the base and early season. Twice in a heavy build week only for veterans.
Setting the intensity without a lactate meter
You do not need needles and strips. You need three checks that agree with each other.
- Talk test. Three to five words at a time, with effort. Full sentences mean too easy. Grunting means too hard.
- Heart rate. Roughly 85 to 92 percent of max as a secondary confirmation, not as the boss.
- Perceived effort. A 6 or 7 out of 10. If a kid says 9, she is running critical velocity and calling it a tempo.
That intensity discipline is the whole basis of the Norwegian approach adapted for high school. Controlled threshold, repeated often, is how you build an enormous aerobic ceiling without burning anybody out.
I tell my athletes one thing before every tempo. If you are bent over with your hands on your knees at the end of this, you failed it. You should finish believing you could have run one more mile. This session is about control, not guts. Save the guts for the last eight hundred meters on Saturday.
Critical velocity builds 5K stamina
Critical velocity is the most useful pace in high school distance running and the least understood. It sits above threshold and below VO2 max, at roughly the speed an athlete could hold for a 30 to 35 minute race. For most of your roster that is about ten to twenty seconds per mile faster than their tempo pace.
Here is why it matters. CV recruits the fast twitch fibers that a tempo run leaves alone, then forces those fibers to work aerobically. You are converting a fiber that fatigues quickly into one that contributes for three miles. That is fatigue resistance, and it is the single most transferable quality to a championship 5K.
It does all of that without the acidity and the recovery cost of true VO2 max intervals. Scott Christensen has been making this argument in USATF coaching education for years, and Tom Schwartz built an entire system around it. They are right, and the reason is not physiology, it is arithmetic. CV gives you eighty percent of the benefit of a VO2 session for forty percent of the cost. In a sport where the fuel tank is the limiting factor, that trade wins every time.
Total volume: 16 to 20 minutes of work. Not more. The temptation to add one more rep is where this session goes wrong.
Structure: 5 to 7 x 3 minutes, or 800m to 1000m repeats.
Recovery: 90 seconds to 2 minutes of jogging. The rest is deliberately generous so the quality stays high.
Frequency: weekly, almost year round. This is the session I protect when the schedule gets crowded.
The feeling is the coaching point. This is not searing pain. It is a nagging pressure that sits on the chest and never quite goes away, which is exactly what mile two of a cross country race feels like. When an athlete tells me a CV rep felt like the middle of a race, she has found the pace.
Watch the first rep. If rep one is the fastest of the day, you did not run a workout, you ran a race with breaks in it. The standard I use is that the last rep must be within two seconds of the first. Athletes who hit that standard in September are the ones still moving forward at the end of October.

Short hill sprints build the chassis
You expected the long run here, or 400 repeats. The genuinely missing piece in most high school programs is neither. It is pure force production.
You cannot train a muscle fiber you never recruit. Eight seconds of maximum effort up a hill recruits essentially everything you have, including fibers that will never see daylight during a 40 mile week. The payoff is running economy, which is how much oxygen a runner burns to hold a given pace. Two athletes with identical VO2 max numbers can run very different 5K times, and economy is usually the difference.
The second payoff is durability. Short, steep, maximal efforts load tendons and connective tissue in a way that easy mileage never does. Paired with a two session weekly strength protocol, this is the cheapest injury insurance available to a high school program. If your roster keeps breaking down in the same places, start here.
When: at the end of an easy run, one or two times per week. Never on a day that already has a workout in it.
Reps: 6 to 10 reps of 8 to 10 seconds, uphill, on a moderate to steep grade.
Effort: maximum. All out. This is the only session on this page where that sentence appears.
Recovery: walk down slowly. Two to three minutes. Full recovery is the point, not a courtesy.

This is not a conditioning session. If athletes are still panting when the next rep starts, you have turned a neuromuscular drill into a bad interval workout and you have lost both. Nobody should be tired at the end of hill sprints. They should feel springy. That is how you know the nervous system got the message and the energy systems did not get taxed.

Paces, in plain numbers
Every athlete’s paces come off her current 5K, not her goal 5K. Use the most recent honest race, and update it after every two weeks of racing.

How the three fit into one week
This is where most coaches lose the plot. The workouts are not the hard part. The budget is. Once racing starts, a Saturday 5K is a maximal effort and it has to be counted as one. That leaves room for two quality days, not three.

Two rules govern that table. Hard days are never back to back. And the day after a race is always genuinely easy, which means the coach stands at the corner and slows them down rather than hoping they will slow themselves down.
Across a full season the mix shifts. Threshold volume peaks in the base phase. CV stays constant all the way through. The coach’s hardest job is not designing the workout. It is deciding what not to run.
What I cut to make room
Adding these three is easy. Making space for them is the real work. Here is what came out of my program and why.
- Weekly VO2 max intervals. Hard 400s and mile repeats have a place, but once a week from August to November they cost far more recovery than they return. In race season, Saturday is your VO2 session. Stop paying for it twice.
- Famous pro workouts. The Michigan and its relatives were built for athletes who sleep nine hours, eat on a schedule, and have no chemistry test on Thursday. Copy the intent, not the prescription.
- Double thresholds. The Norwegian system works. The literal double day version does not survive contact with a high school calendar. Spread the threshold work across the week instead.
- Medium hard easy days. The biggest single leak in most programs. A seven mile run at a pace nobody prescribed is how Tuesday’s workout gets stolen on Monday afternoon.
None of this works if the athletes are not absorbing it. Adaptation happens during recovery, not during the session, which is why chronic sleep debt quietly erases good training. Four mistakes that cost the most
- Running the tempo at CV pace. The most common error in the sport. Two sessions collapse into one, and you lose the aerobic development you were paying for.
- Chasing volume on CV day. Eight reps instead of six looks like commitment. It is a withdrawal against Saturday.
- Turning hill sprints into hill repeats. Eight seconds is eight seconds. Thirty seconds is a different workout with a different purpose and a different cost.
- Setting paces off goal times. Train the athlete you have. She will become the athlete you want faster that way.
The bottom line
Build the engine with threshold. Build the stamina with critical velocity. Build the chassis with hill sprints. Keep every other day easy enough that those three land.
Rinse and repeat for sixteen weeks. That is not a shortcut and it is not a secret. It is just the part nobody posts about, because a controlled six minute tempo rep has never gone viral. It has, however, won a lot of championships.
