A junior came through the first tempo rep eleven seconds hot, finished hands on knees, and ran eighteen seconds slower on Saturday. The three workouts that actually build a cross country runner, how to pace all three without a lactate meter, how to fit them into a week that already has a race in it, and the four things I cut from my program to make room.

Cold Open

Tuesday afternoon, early September. Tempo day.

I’ve got a kid, a junior, one of my most reliable athletes, and she comes through the first six minute rep about eleven seconds under what I gave her. She looks great. She’s smiling. The pack behind her is strung out already and she is clearly having the day of her life.

And I let it go. Because she looked good, and because on some level I wanted to see it.

She finishes that workout bent over, hands on her knees, absolutely thrilled with herself. I wrote it down in the log as a great session.

Saturday she ran eighteen seconds slower than she had the week before, in better conditions, on an easier course. And afterward she asked me what was wrong with her.

Nothing was wrong with her. Something was wrong with me. I had let a controlled session become an uncontrolled one, and she paid for it four days later with the only race that counted that week.

Intro

Welcome back to Salty Talks. I’m Coach Saltmarsh. Twenty five years on the track, thirty one state champions, and a deep, abiding suspicion of any workout that looks impressive on Instagram.

Today: the three workouts that actually build a cross country runner, and what I cut out of my program to make room for them.

One opinion up front, and it’s the whole episode in one sentence.

Your season is not decided by the workouts you add. It’s decided by the ones you refuse to run.

Because here’s the state of our sport right now. We are drowning in data and starving for wisdom. You open your phone and Newbury Park is doing double thresholds. You read a blog about neuromuscular fatigue. You find a message board where two strangers are arguing about mitochondrial density at eleven o’clock at night. And somewhere in there, a coach with fourteen kids, one assistant, and a bus that leaves at 3:15, decides he’s behind.

You’re not behind. You’re being sold complexity.

So today we’re going to do the opposite. Three workouts. What each one actually does inside the body, how to pace it without any equipment, how to know when it’s going wrong, and how the three fit into a single week that also has a race in it.

Segment One · The Fuel Tank Problem

Before any of the three, you need the filter I run everything through, because without it the workouts don’t help you.

High school runners have a small fuel tank. Smaller than college. Much smaller than pro. And it doesn’t refill the way an adult’s does, because a teenager is also growing, sitting through seven periods of school, sleeping six hours instead of nine, and doing all of it on whatever food was available.

Every hard session is a withdrawal from that tank. The race on Saturday is the bill.

So when you drain the tank on Tuesday because the workout looked good on paper, the kid races tired on Saturday. And here’s the part that costs programs their seasons. We don’t diagnose that as a training error. We diagnose it as a character flaw. She didn’t want it. He doesn’t compete. She’s mentally soft.

She’s not soft. She’s overdrawn.

And productive fatigue turns into overtraining quietly. There’s no alarm. By the time it’s visible in results, you’ve lost six weeks and you’re in October trying to fix something that started in August.

Which means the question is never “is this a good workout.” Good workouts are everywhere. You can find forty of them before lunch.

The question is return on investment. What does this give me, what does it cost the kid, and what am I giving up on Saturday to run it.

Three sessions survive that filter. Here they are.

Segment Two · Threshold, The Engine

Workout one. The threshold run. If you only get one quality day a week, this is the one, and it isn’t close.

Threshold is the pace where lactate production and lactate clearance are in balance. Roughly what a fit athlete could hold for an hour. And when you train at that balance point, you push it to a faster pace. Over a season, the pace that used to feel hard starts to feel like nothing.

That’s the whole game in distance running, by the way. Not running harder. Moving the line where running stops being easy.

Two ways to run it.

The traditional version is twenty to twenty five minutes continuous at threshold effort.

The version I actually use with high schoolers is broken. Four times six minutes, or three times eight minutes, with sixty to ninety seconds of easy jogging in between.

Why broken is better for our athletes: a continuous twenty five minute tempo drifts. The kid starts controlled, gets excited at minute nine, and finishes at a completely different intensity than she started. A six minute rep doesn’t have time to drift. And that short jog resets her form and her breathing so rep four looks like rep one.

Now, the pacing. You don’t have a lactate meter. You don’t need one. You need three checks that agree with each other.

First, the talk test, which is the most reliable tool at the high school level and it’s free. Three to five words at a time, with effort. If she can hold a conversation, she’s too easy. If she can only grunt at you, she’s too hard.

Second, heart rate, roughly eighty five to ninety two percent of max. That’s a confirmation, not the boss. Teenage heart rate data is noisy and I’ve watched coaches coach the watch instead of the kid.

Third, perceived effort. Six or seven out of ten. If a kid tells you nine, she’s running critical velocity and calling it a tempo. We’ll get to why that matters.

When all three agree, you’ve got it. That intensity discipline is the same principle behind the Norwegian method adapted for high school.

Here’s my tip, and it’s the sentence I say before every tempo we run. If you are bent over with your hands on your knees at the end of this, you failed it. Full stop. You should finish believing you could have run another mile.

This session is about control. Not guts. Save the guts for the last eight hundred meters on Saturday.

Because here’s what happens otherwise, and I described it in the cold open. A tempo run at too high an intensity isn’t a better tempo run. It’s a mediocre CV workout that also cost you your Saturday. You didn’t get a bonus. You got a worse version of a different session.

Segment Three · Critical Velocity, The Stamina

Workout two. Critical velocity. This is the most useful pace in high school distance running and the one the fewest coaches use correctly.

CV sits above threshold and below VO2 max. Roughly the speed an athlete could hold for a thirty to thirty five minute race. For most of your roster that’s about ten to twenty seconds per mile faster than their tempo pace.

Why it matters comes down to muscle fiber.

A tempo run develops your slow twitch fibers beautifully and mostly leaves the fast twitch fibers alone. CV is fast enough to recruit those fast twitch fibers, and then it forces them to do their work aerobically. You are taking a fiber that fatigues fast and converting it into one that still contributes at mile three.

That is fatigue resistance. And for a championship 5K, it’s the single most transferable quality you can build.

And it does all of that without the acid load and the recovery bill of true VO2 max intervals. Scott Christensen has been making this case in USATF coaching education for years. Tom Schwartz built a whole system on it. They’re right, and the reason isn’t really physiology. It’s arithmetic. CV gets you most of the benefit of a VO2 session for a fraction of the cost. In a sport where the fuel tank is the limiting factor, that trade wins every time.

The session itself.

Total volume, sixteen to twenty minutes of work. That number is a ceiling, not a target.

Structure, five to seven times three minutes. Or eight hundreds to a thousand meter repeats, whatever your terrain gives you.

Recovery, ninety seconds to two minutes of jogging. And that rest is deliberately generous. I want the last rep to be as good as the first. Cutting the rest doesn’t make it a harder workout, it makes it a slower one, and then it isn’t CV anymore.

Frequency, weekly, almost all year. When the schedule gets crowded and something has to go, this is the session I protect.

The feel is the coaching point. Tell them this. It is not searing pain. It’s a nagging pressure that sits on your chest and never goes away. Which is exactly what the middle mile of a cross country race feels like. When an athlete comes back and says that rep felt like mile two of a race, she found it.

My tip on this one: watch rep one. If rep one is the fastest of the day, you didn’t run a workout, you ran a race with breaks in it. The standard in my program is that the last rep has to be within two seconds of the first. Kids who hit that standard in September are the ones still moving forward at the end of October.

Segment Four · Hill Sprints, The Chassis

Workout three. And you expected the long run here, or four hundreds. It’s neither.

Short hill sprints. Eight to ten seconds, all out, uphill.

Here’s why. You cannot train a muscle fiber you don’t recruit. Eight seconds of genuinely maximal effort up a hill recruits essentially everything the athlete has, including fibers that will never see daylight during a forty mile week of aerobic running.

What you get back is running economy, which is how much oxygen a runner burns to hold a given pace. And economy, not VO2 max, is usually the better predictor of performance at our level. Two kids with identical VO2 max numbers can run very different 5K times, and this is often the difference.

The second payoff is durability. Short, steep, maximal efforts load tendons and connective tissue in a way that easy mileage never touches. Paired with two strength sessions a week, this is the cheapest injury insurance a high school program has. It costs you about four minutes.

The session.

At the end of an easy run, one or two times a week. Never on a day that already has a workout in it.

Six to ten reps. Eight to ten seconds each. Moderate to steep grade.

Effort is maximum. All out. That’s the only time that phrase appears anywhere in this episode.

Recovery, walk down slowly. Two to three minutes. Full recovery is the point, not a courtesy.

Freshmen start at four reps and add one every other week.

And here’s the tip, because this is the one coaches get wrong most consistently. This is not a conditioning workout. If your athletes are still panting when the next rep starts, you’ve turned a neuromuscular drill into a bad interval session and you’ve lost both things. Nobody should be tired at the end of hill sprints. They should feel springy. That’s how you know the nervous system got the message and the energy systems didn’t get the bill.

Segment Five · Putting It In A Week

So you’ve got three sessions. Now the part that actually decides whether this works.

The workouts aren’t the hard part. The budget is.

Once racing starts, a Saturday 5K is a maximal effort and you have to count it as one. Which means you get two quality days a week, and one of them is the race.

Here’s my race week, plainly.

  • Monday, easy plus strides.
  • Tuesday, critical velocity, reduced volume. Maybe four reps instead of six.
  • Wednesday, easy.
  • Thursday, easy plus hill sprints or strides.
  • Friday, pre meet shakeout.
  • Saturday, race.
  • Sunday, rest.

Before racing starts, in the base and early season, it opens up. Threshold on Tuesday, hill sprints Wednesday after the easy run, CV on Thursday, long run Saturday.

Two rules govern all of it. Hard days are never back to back. And the day after a race is genuinely easy, which means the coach stands at the corner and slows them down. Because they will not slow themselves down. Sunday and Monday are where good training gets stolen.

Across the season the mix shifts. Threshold volume peaks in the base phase. CV stays constant the whole way through, September to November. Hill sprints run right into championship week, because they cost almost nothing and they keep the legs sharp when volume drops. The full sixteen week map is in the periodization guide.

Segment Six · What I Cut

Adding three workouts is easy. Making room is the actual work. So here’s what came out of my program.

One. Weekly VO2 max intervals. Hard four hundreds and mile repeats have a place, but once a week from August through November they cost far more recovery than they return. And during race season, Saturday is your VO2 session. You are already getting it. Stop paying for it twice.

Two. Famous pro workouts. The Michigan and everything in that family were designed for athletes who sleep nine hours, eat on a schedule, and don’t have a chemistry test Thursday morning. Steal the intent. Don’t copy the prescription. We’ve got a whole episode coming on that in two weeks.

Three. Double threshold days. The Norwegian system is real and the principles are sound. The literal two sessions in one day version does not survive contact with a high school calendar or a high school body. Spread the threshold work across the week instead.

Four, and this is the biggest leak in most programs. Medium hard easy days. The seven mile run at a pace nobody prescribed. That’s not training, that’s just fatigue you’re accumulating for free. That run is how Tuesday’s workout gets stolen on Monday afternoon.

And none of the three sessions work if they aren’t being absorbed. Adaptation happens during recovery, not during the workout. A team carrying chronic sleep debt is doing the work and not banking it, and you will see it in the log as a plateau that makes no sense.

Segment Seven · Monday Morning

Five things. This week.

One. Take your athletes’ most recent honest 5K and set threshold and CV paces off it. Current fitness, not goal fitness. Use the free pace calculator on the site and you’ll have the whole roster done in ten minutes.

Two. Count your hard days this week. Include the race. If the number is three, cut one before Tuesday.

Three. Say the sentence out loud before your next tempo. If you’re hands on knees at the end, you failed it.

Four. Add hill sprints to one easy day this week. Six reps, eight seconds, walk down. It costs you four minutes and nothing in recovery.

Five. Stand at a corner on the day after your next race and slow them down in person.

Pace reference. Off current 5K pace: easy is plus 2:00 to 2:30 per mile, threshold is plus 25 to 35 seconds, critical velocity is plus 10 to 20 seconds. Hill sprints are not pace based. The full table is in the companion article.

Back to that junior, coming through the first rep eleven seconds hot on a Tuesday in September.

The mistake wasn’t hers. She did what a competitive sixteen year old does when she feels good, which is go. That’s not a flaw, that’s the reason she’s on your varsity.

The mistake was mine, and it was a small one. I watched a kid look great and I decided not to say anything. And four days later it cost her a race she’d worked all summer for.

That’s really what this episode is about. The workouts aren’t complicated. Threshold, critical velocity, hill sprints. Three sessions, a handful of numbers, and none of it is new.

What’s hard is the discipline to run them at the intensity you assigned instead of the intensity everybody is capable of on a good day. What’s hard is telling a kid who just ran great that she ran it wrong.

Build the engine with thresholds. Build the stamina with CV. Build the chassis with hills. Keep everything else genuinely easy, so those three land.

Rinse and repeat for sixteen weeks. That’s how champions get built, and it has never once gone viral, because a controlled six minute tempo rep is not content. It’s just the thing that works.
